Fall Activities Without the Aches: A Chiropractor’s Guide to Warm-Up, Mobility & Recovery
Fall is when Pittsburgh gets outside—hiking trails, cheering at games, finishing up yard projects. Those repetitive twists and lifts can add up, leading to tight hips, sore backs, and cranky ankles. Here’s a fast, practical guide to keep you moving comfortably.
Your 5-Minute Warm-Up (before any fall activity)
Do each ~30–45 seconds, easy pace:
• March + arm swings (raise heart rate, loosen shoulders)
• Hip circles + gentle hip hinges (prep hips/hamstrings)
• Ankle rocks + calf raises (wake up lower legs/feet)
• Open-book rotations (upper-back mobility)
• Reverse lunges to reach (hip flexor + balance)
Smart Body Mechanics by Activity
Hiking/Walking
• Shorten your stride on hills; slight forward lean from the ankles.
• Use trekking poles if knees or balance are an issue.
Spectator Days (bleachers/fields)
• Bring a small lumbar roll; change positions often.
• Stand and stretch every 30–45 minutes.
House Projects/Decor
• Lift with hips/knees; avoid twisting while carrying.
• When reaching overhead, keep ribs down and engage your core.
General Lifting/Carrying
• Keep items close to your body.
• Exhale on effort; don’t hold your breath.
10-Minute Recovery (after)
• 3 minutes gentle walk or diaphragmatic breathing.
• 30–45 seconds each side: calf stretch, hamstring stretch, hip-flexor stretch, figure-4/piriformis.
• Light self-massage with a ball at calves/glutes if tight.
• Heat for stiffness, ice for acute soreness—whichever feels better.
• Hydrate and consider a protein-rich snack.
